How Long Should You Rest Between Sets?
For most people training to build muscle:
- Rest approximately 2–3 minutes between demanding compound sets.
- Rest approximately 1–2 minutes between isolation and machine-based sets.
- Take longer when performance has not sufficiently recovered.
- Avoid forcing every exercise into the same rest period.
Short rest periods can make a workout feel harder, but greater discomfort does not automatically mean greater muscle growth.
The purpose of resting is to recover enough strength to perform the next set with sufficient load, repetitions and technique.
Why Does Rest Time Matter?
The length of your rest period influences what you can do in the next set.
When rest is too short, you may experience:
- A larger reduction in repetitions
- Lower force production
- Reduced training volume
- Faster technique deterioration
- Greater cardiovascular and metabolic fatigue
- Difficulty training close to failure safely
Longer rest periods generally allow better recovery between sets. This may help you maintain your repetitions, use heavier loads and accumulate more high-quality training volume.
However, resting longer is not automatically better. After a certain point, additional rest may provide little extra benefit while making the workout unnecessarily long.
The goal is therefore not to maximize rest. It is to use enough rest to preserve the quality of the next set.
What Does the Research Say?
A 2017 systematic review examined six studies comparing short rest intervals of 60 seconds or less with longer rest periods. The authors concluded that muscle growth can occur with both approaches, but longer rest periods may offer an advantage by allowing more training volume to be completed. (3)
One frequently cited controlled trial compared one-minute and three-minute rest periods in resistance-trained men. Both groups followed the same full-body programme for eight weeks. The group resting three minutes achieved greater improvements in squat and bench-press strength, greater anterior-thigh growth and a trend towards greater triceps growth. (2)
The most relevant recent evidence comes from a 2024 systematic review and Bayesian meta-analysis. It included nine studies and found that hypertrophy could be achieved across a wide range of rest intervals. However, the overall estimates suggested a small potential advantage when resting for more than 60 seconds. The analysis did not find appreciable additional hypertrophy when rest periods exceeded approximately 90 seconds, although the researchers noted considerable uncertainty and variation between studies. This does not prove that 90 seconds is the perfect rest interval. Studies group different exercises, participants and programmes together. A heavy squat and a cable lateral raise do not create the same recovery demands.
A systematic review focused on strength development found that resistance-trained individuals may require rest periods longer than two minutes to maximize strength gains. Shorter periods may still work, especially for beginners, but longer rest generally supports performance when heavy loads are used. (4)
The overall evidence supports a practical conclusion: Muscle can be built with both short and long rest periods, but resting long enough to maintain performance is generally the more reliable strategy.
Do Short Rest Periods Increase Muscle Growth?
Short rest periods create more metabolic stress. They usually produce a stronger burning sensation, greater breathlessness and a larger muscle pump.
These sensations can make a workout feel productive, but they are not reliable measurements of muscle growth.
Short rest can also reduce the load or number of repetitions completed in later sets. If the reduction is large enough, the total quality of the hypertrophy stimulus may suffer.
This does not make short rest useless. It can be practical when:
- Time is limited
- The exercise produces little systemic fatigue
- Different muscles are trained in a superset
- The goal includes muscular endurance
- The reduced performance is intentionally accounted for
Short rest is therefore a programming tool not a requirement for hypertrophy.
Compound vs Isolation Exercises Rest requirements should reflect the exercise being performed.
Compound exercises Squats, deadlift variations, presses and rows involve more muscle mass and normally create greater cardiovascular, systemic and technical fatigue.
A practical starting range is:
- 2–3 minutes between working sets
- Heavier or especially demanding sets may require 3–5 minutes, particularly when strength and performance are priorities.
- You do not have to begin the next set simply because the timer reaches two minutes. If your breathing, concentration or ability to brace has not recovered, additional rest may improve the next set.
Isolation exercises Biceps curls, triceps extensions, lateral raises and leg extensions generally create less systemic fatigue.
A practical starting range is:
- 1–2 minutes between working sets
- Longer rest may still be appropriate when the set is taken to failure, when using a demanding intensity technique or when repetitions decline sharply.
Machine exercises Machines provide external stability, but that does not mean they are always easy to recover from.
A heavy hack squat or leg press may require as much rest as a free-weight compound exercise. A pec deck or cable curl may require considerably less.
Classify exercises according to their actual fatigue demands rather than simply calling them “machine” or “free weight” exercises.
Should You Rest Longer After a Failure Set?
Usually, yes.
Training to failure produces more acute fatigue than stopping with repetitions in reserve. If the following set begins too soon, performance can drop considerably.
After a failure set, you may need:
- Additional rest before repeating the exercise
- A lighter load
- Fewer planned repetitions
- To move on to a different exercise
This is another reason failure should be used selectively.
If you need five minutes after every set simply because every set is taken to absolute failure, adjusting your effort level may be more productive than trying to fix the programme only through longer rest periods.
Most hypertrophy sets can be completed with approximately 1–3 repetitions in reserve, reserving failure for selected exercises or final sets.
What About Strength Training?
Strength work generally benefits from longer rest periods.
Heavy sets require recovery of force production, coordination and concentration. Starting the next set while still highly fatigued can reduce the weight lifted and compromise technique.
For heavy compound strength work, a reasonable range is:
- 3–5 minutes between working sets
- Some athletes may need more after very heavy or highly technical attempts. The appropriate rest period depends on the load, exercise and individual.
- Long rest does not make the workout less intense. It allows the athlete to express a higher level of performance in the next set.
A Practical Rest System Instead of using one rest period for the entire workout, divide exercises according to their demands.
Exercise type and Suggested starting range
- Heavy compound strength exercise 3–5 minutes
- Compound hypertrophy exercise 2–3 minutes
- Demanding machine compound exercise 2–3 minutes
- Isolation exercise 1–2 minutes
- Small muscle or low-fatigue exercise 60–90 seconds
- Failure or advanced-intensity set Add rest as required
These are starting ranges, not rigid rules.
A simple readiness check can also be used. Begin the next set when:
- Your breathing is reasonably controlled.
- You can focus on the exercise.
- You feel able to reproduce stable technique.
- The target muscle not general exhaustion is likely to limit the set.
You do not need to feel completely recovered. You need to be recovered enough to perform another productive set.
Common Mistakes
- Assuming shorter rest always means more intensity
- Short rest increases fatigue, but fatigue and training stimulus are not identical.
- Using the same rest time for every exercise
- A lateral raise and a heavy squat should not automatically receive the same rest period.
- Starting when breathing is still uncontrolled
- This can make cardiovascular fatigue limit a muscular set.
- Resting too long without a reason
- Excessive rest can make sessions unnecessarily long and reduce focus without improving performance.
- Ignoring performance across sets
- If repetitions repeatedly collapse for example, from 12 to 8 to 5 the rest interval, load or proximity to failure may need adjustment.
- Copying a rest period without considering the programme
- The correct interval depends on exercise selection, load, effort, training volume and the athlete’s goal.

Rest periods should help you perform better not simply make the workout feel harder.
For most muscle-building programmes:
- Use around 2–3 minutes for demanding compound exercises.
- Use around 1–2 minutes for most isolation exercises.
- Rest longer following heavy or failure sets when required.
- Prioritize stable technique and productive repetitions.
- Use short rest and supersets when time efficiency matters, but monitor performance.
- Adjust the timer according to the exercise and your recovery rather than following it blindly.
The best rest period is not the shortest one you can tolerate. It is the shortest period that allows you to perform the next set with the intended load, effort and technique.
